How Stress and Sleep Are Connected

Stress and sleep have a two-way relationship. Stress makes it harder to fall and stay asleep, and poor sleep in turn lowers your resilience to stress the next day, which can build into a self-reinforcing loop. The body's stress response evolved to keep us alert and ready to act, the opposite of the calm, low-arousal state sleep requires. The HPA Axis and Cortisol

The body's main stress system is the hypothalamic-pituitary-adrenal, or HPA, axis. When you perceive a threat or pressure, this system releases cortisol, a hormone that raises alertness, sharpens attention and mobilises energy. Cortisol normally follows a daily rhythm - lowest around midnight, rising in the early hours to prepare you for the day. Under sustained stress, this rhythm can be disrupted, with cortisol running higher or peaking at the wrong times. Research on sleep, stress and metabolism (Hirotsu et al., 2015) describes how an overactive HPA axis fragments sleep and how disturbed sleep further dysregulates the axis. This is the physiological core of the stress-sleep loop.

Rumination and the Racing Mind

Beyond hormones, the most common way stress disrupts sleep is mental: lying in bed replaying the day or rehearsing tomorrow's problems. This cognitive arousal keeps the brain in a problem-solving mode that is incompatible with sleep onset, and the longer it continues, the more the bed becomes associated with wakefulness and frustration. Rumination tends to intensify at night because there are fewer distractions. It can also drive earlier waking, as a stressed brain surfaces during the lighter sleep of the early hours and latches onto worries rather than settling back down. Recognising rumination as a habit, rather than a necessary response, is the first step to interrupting it.

Practical Ways to Settle the System

Several evidence-informed habits help lower stress-related arousal at night. A consistent wind-down routine signals safety to the nervous system. Writing down worries or a short to-do list earlier in the evening helps park them rather than carry them to bed. Slow breathing, where the out-breath is longer than the in-breath, gently shifts the body towards a calmer state. Regular daytime exercise and morning daylight both support a healthier cortisol rhythm. If you cannot sleep after about twenty minutes, get up, keep lights low and do something calming until sleepy, to avoid linking bed with stress. These foundations matter more than any single quick fix.
