What Is Blue Light?
Blue light is simply the part of the visible spectrum with short wavelengths and relatively high energy. It is abundant in daylight, which is why being outdoors in the morning is such a strong wake signal, and it is also emitted by LED lighting and the screens of phones, tablets, laptops and televisions. Blue light is not harmful in itself - during the day it is helpful, keeping us alert and reinforcing the body clock. The issue is timing. Exposure to bright, blue-rich light in the evening sends the body a daytime signal at exactly the moment it should be winding down, which is where the relationship with sleep begins.
How Blue Light Affects Melatonin
The body has specialised receptors in the eye that detect light and feed directly into the brain's master clock. These receptors are particularly sensitive to blue wavelengths. In the evening, light reaching them can suppress the natural rise in melatonin, the hormone that signals it is time to sleep, and shift the body clock later. Research, including work by Chang and colleagues (2015) comparing reading on a light-emitting device with a printed book, has reported that evening screen light is associated with delayed melatonin timing and a feeling of being less sleepy at bedtime. This is the core mechanism behind the advice to limit screens before bed.
Screens and Evening Habits
Two things make evening screen use particularly disruptive. The first is the light itself, suppressing melatonin as described. The second is engagement: messages, news, social feeds and games are stimulating and emotionally activating, which raises alertness independently of the light. Holding a phone close to the face also delivers more light to the eye than a distant television. The combination of bright, close, blue-rich light and a mentally engaging activity in the final hour before bed is a common reason people feel wired when they want to feel sleepy. Recognising both factors helps you tackle the problem properly.
Do Blue-Light Glasses and Night Modes Work?
Blue-blocking glasses and screen "night modes" that shift the display toward warmer tones can reduce the amount of blue light reaching the eye, and some small studies suggest a modest benefit for evening use. The evidence is mixed and effects are likely smaller than the marketing implies. They are a reasonable add-on, but they do not address the stimulation side of screen use, and they are no substitute for simply reducing bright light and screen time before bed. Treat them as a minor aid rather than a fix.
Practical Ways to Reduce Evening Light
A few simple changes make the biggest difference. Dim the lights in your home in the last hour or two before bed and switch to warmer, lower lighting where you can. Put phones and tablets away around 30 to 60 minutes before sleep, or at least move them further from your face and lower the brightness. Keep the bedroom dark for sleeping. During the day, do the opposite: seek bright light, ideally outdoors in the morning, to reinforce a strong wake signal. The contrast between bright days and dim evenings is what keeps the body clock well aligned.
Light Is One Factor Among Several
Managing evening light is one of the most accessible ways to support healthy sleep, but it works best alongside consistent timing, a wind-down routine and sensible caffeine and alcohol habits. Food supplements are not medicines and will not counteract the effect of bright evening light or treat a sleep disorder.
